Magnesium: What It Is, What the Evidence Shows and How to Choose a Supplement

Magnesium is an essential mineral involved in hundreds of enzyme reactions, and one of the nutrients most people under-consume. Its supplement forms differ sharply in absorption and in how kindly they treat the digestive system.

What is magnesium?

Magnesium is a dietary mineral required for muscle and nerve function, blood glucose regulation, blood pressure regulation and bone structure. Adults need several hundred milligrams a day.

Food sources include leafy greens, legumes, nuts, seeds and whole grains — foods that feature strongly in African diets when they are not displaced by refined staples.

Traditional and regional use

Magnesium is a nutrient rather than a traditional remedy. Beans, groundnuts, green leafy vegetables and whole maize are the region’s natural sources.

What does the research say?

Evidence, not endorsement. What follows describes published research about the ingredient. It is not a claim about any specific product, and no supplement containing this ingredient may claim to treat a disease.

Magnesium deficiency has well-defined clinical consequences and correcting a genuine deficiency is straightforward nutrition.

Supplementation has been studied for blood pressure, sleep quality, muscle cramps and migraine, with modest and inconsistent results in people who are not deficient.

It is a nutrient, not a therapy: the case for supplementing is strongest when intake is genuinely low.

How is it used in supplements?

Magnesium appears in multivitamins, cardiovascular formulas, sleep products and muscle-recovery blends. Common forms are citrate, glycinate, oxide, malate and chloride.

Forms and sources

Safety

  • Magnesium from food is not a safety concern.
  • Supplement magnesium has an upper level for the supplemental portion; exceeding it causes diarrhoea.
  • People with kidney disease can accumulate magnesium and must not supplement without medical supervision.

Possible side effects

Loose stools and abdominal cramping, particularly with oxide and citrate forms.

Interactions

Can reduce absorption of some antibiotics and of bisphosphonates; separate doses by at least two hours. May add to the effects of blood pressure medication.

Who should seek professional advice

Anyone with reduced kidney function, anyone on regular antibiotics or bisphosphonates, and anyone taking diuretics long term.

Frequently asked questions

Which magnesium is best for sleep?

Glycinate is commonly chosen because it is gentle on digestion. Evidence for magnesium and sleep is modest, so expectations should be modest too.

How much elemental magnesium is in 500 mg of magnesium oxide?

Roughly 300 mg, but absorption is poor. This is why reading the elemental figure matters more than the compound weight.
